Overall Performance:

I’m The Rox-Coach, and I’m here to break down Leanne Sorrel’s Phoenix HYROX showing with honesty, grit, and a plan you can actually execute. The race you just finished was a solid display of endurance and consistency, but there are clear, actionable gaps that, once closed, can shave meaningful time across every future event.

Pacing and profile: Leanne presents a strong endurance base with a hybrid potential—good runner who can push through heavy stations, but the overall race pacing and transitions kept you from consistently maximizing the running blocks. Your total running time was 49:08, which is +2:05 slower than the average for your finish time and division. That indicates a runner-first profile rather than a pure strength-heavy athlete, yet several strength stations sapped more tempo than needed. In other words: you’ve got the engine, but the fuel stops (roxzone and transitions) and some station work slowed you down.
Strengths: - You closed well on the early-to-mid running blocks with steady splits; your best running lap (5:31) shows you can push a solid tempo when fresh. - You maintained a reasonable rhythm through Running 1–4, suggesting good initial pacing and confidence in the early segments. - The row segment was not catastrophic; you delivered a mid-pack pace for that block, showing you can work across modalities and keep a solid cardio base even when fatigued.
Key gaps: - Roxzone (transitions) and several strength segments underperformed relative to the average finishers with similar total times, especially the sled pull and wall balls. Your roxzone time was 8:30, +0:39 vs average, which signals you rested or hesitated between stations more than your peers. That adds up across 12–15 transitions and compounds fatigue late in the race.
Overall impression: You’re closer to a “hybrid athlete with solid running,” but to convert better into podium-level performances, we need to optimize transitions, up the efficiency in key strength segments, and fine-tune running endurance to sustain late-race tempo.
Notable numbers: - Best running lap: 5:31 (shows capacity for solid speed under fatigue) - Roxzone: 8:30 (areas to improve: transitions and station flow) - Running 5–8 blocks were higher in time relative to average, signaling fatigue carryover and potential pacing or fueling issues between segments

Segments & Race Analysis:

The race structure in HYROX is a long test of efficiency between the stations. Looking at Leanne’s splits relative to the average for the same finish time and division, a few patterns emerge:

— Running 1 and Running 2 were near average, with Running 1 at 5:13 (slightly faster than average) and Running 2 at 5:31 (almost on pace). However, Running 3 (5:55) and Running 4 (5:53) show a gradual slowdown, culminating in Running 5 (6:54) and Running 8 (7:07) that stretch the total running time. This pattern suggests fatigue accumulation and potentially a pacing strategy that doesn’t maximize late-race tempo. Your running blocks sit around mid-to-upper percentile in several runs, but the sum adds up to a slower total pace than the comparison group.
— Sled Push (2:12) and Sled Pull (4:50) times were in the weaker tail of the distribution (16th and 23rd percentile, respectively). The pull was particularly heavy on you, indicating technique and endurance under load need work. Wall Balls (5:27, 38th percentile) were not catastrophic but not a strength either. The Rowing segment (5:09, 24th percentile) shows you’re capable of maintaining a steady rhythm but likely didn’t capitalize on efficiency cues (stroke rate, power phase). The Burpees Broad Jump (BBJ) at 7:09 (63rd percentile) suggests you’re not far from average, but there’s a tangible drain here—both in transition and in the explosive portion of that station.
— 8:30 roxzone, +0:39 vs average. This is a meaningful delta across the course. It marks a need for improved transition speed, better equipment handling, and a more practiced sequence through each station’s setup and teardown. In Hyrox, every extra second in the roxzone multiplies as fatigue compounds across the race.
Overall running time context — The total running time is slower than average for your finish group, which indicates your running investments are not yet offset by station gains. In Hyrox, the “runner profile” should train to be efficient with transitions, not just fast on the road. If the total running time is slower than average, prioritize running work; if faster than average, you can lean more into strength. In your case, the data suggests more running-focused conditioning with measurement of station transitions to close the gap.

Segments to Improve:

Below is a focused, data-driven plan keyed to the three segments where your improvement impact is greatest, plus a practical path to reduce roxzone and improve overall efficiency. The focus allocation aligns with the Focus during training: Run Total 69%, BBJ 17%, Farmers Carry 8% (as specified).

1) Run Total — Potential Improvement: 3:05 (from 49:08 to 46:03)
- Why it matters: The running blocks constitute ~49 minutes of the race; shaving ~3 minutes from the total running time will drop your overall time significantly, given that many other stations are already close to average. This is your largest lever for performance: faster running with controlled fatigue keeps station times lower later in the race.
- Key technical targets: - Endurance base: improve sustained pace with lower lactate accumulation in later runs. - Pacing discipline: even splits across early segments and a controlled ramp into mid/late blocks to avoid the drastic slowdown seen in Running 5–8.
- Training strategies and drills: - Weekly macro plan: 3 running-focused sessions + 2 Hyrox-specific conditioning days. - Long run with accelerations: 90–120 minutes easy base, then 4–6 x 4-minute strides at goal 10K pace with 2 minutes easy jog in between. - Tempo blocks: 3 sets of 20-minute tempo at just below anaerobic threshold (RPE 7–8), with 5 minutes easy between sets. - Hyrox-focused running: circular sequences that mimic the race format, e.g., 6 rounds of 800m easy pace, 400m tempo surge, 200m easy, 60s transition practice in between (simulate roxzone in a controlled way). - Running 1–4 review session: simulate early segments with explicit split targets (e.g., aim for each 1–4 segment to be within ±15 seconds of target pace for that block). - Recovery protocol: focus on light mobility, hip flexor work, and breathing mechanics to avoid late-race fatigue accumulation.
- Techniques and form cues: - Cadence tuning: aim for a cadence in the 170–180+ range on steady runs, with smooth ankle stiffness and minimal ground contact time. - Upright posture with relaxed shoulders; long, economical strides with consistent breathing (4–2 pattern on the long runs; switch to 2–2 for faster bouts). - Mental cue: "Stay in your own lane—own the middle lap; the edge gets the best of you when you push too hard too soon." (quote-style)
- Companion testing: Re-test your Running Total after 8–12 weeks of the plan against a controlled "baseline run" to see 2–4% improvements first cycle; adjust the plan if needed.
2) Burpees Broad Jump (BBJ) — Potential Improvement: 0:46 (from 7:09 to 6:23)
- Why it matters: BBJ is not just about speed; it’s about maintaining high output with minimal time under fatigue. A ~46-second improvement here compounds across later sections and helps preserve energy for the heavier stations and roxzone.
- Key technical targets: - Efficient transition from burpees to the broad jump; reduce dead time between reps. - Consistent air-time on the broad jump and minimized ground reaction time. - Breathing control before and after each burpee push-up.
- Training strategies and drills: - BBJ repeat sets: 6 x 8 rounds of 8 reps each (alternating: burpee + broad jump, then immediately drop into another cycle). Rest 15–20 seconds between rounds. - Burpee technique focus: practice a strict burpee with a tight core, chest to floor, hip drive through, and quick stand-up without extra steps; limit wasted time on extra plate touches if used during the test. - Broad jump specificity: practice broad jumps from a consistent stance with a controlled landing; incorporate 3–4 sets of 6–8 jumps with 1–2 minutes rest to build explosive hip extension and springiness. - Breathing drills: nasal-breathing practice during the burpees (if comfortable) to enhance oxygen delivery during the jump phase. - Transition speed: incorporate 60-second transitions in practice sets to simulate the real fatigue and time pressure in Hyrox.
- Technique corrections: - Avoid pausing at the bottom of the burpee; maintain a tight core, flat back, and chest to the floor. - In the broad jump, drive from the hips, not just the legs; land softly with knees slightly bent to absorb impact and reduce fatigue in subsequent reps.
- Companion testing: re-test BBJ after 6–8 weeks of this focused BBJ block to verify a 15–20-second improvement per set; celebrate small wins and escalate as you improve.
3) Farmers Carry — Potential Improvement: 0:22 (from 2:35 to 2:13)
- Why it matters: The Farmers Carry is a true test of grip, core stability, and total-load tolerance. A modest improvement here can reduce overall fatigue and speed up later transitions or heavy station work.
- Key technical targets: - Grip endurance and forearm strength for longer carries. - Core stability to prevent arching or sway while carrying heavy implements. - Cadence and tempo: maintain even pace without early fatigue onset.
- Training strategies and drills: - Progressive carries: start with 2 x 30–40m carries at moderate load, increase to 3 x 60m with minimal rest, then add weight gradually. - Carries with tempo: 4 rounds of 60–90 seconds carrying, alternating with 60 seconds rest; aim to keep consistent pace and posture. - Grip specificity: static holds, farmer walk variations, fat gripz, wrist straps, or thick bars to build grip endurance. - Core-focused carries: add a controlled carry while performing light torso rotations (anti-rotation work) to simulate race fatigue. - Mobility and shoulder health: include forearm flexor and brachioradialis work, including grip strengtheners and forearm stretches after each session.
- Technique corrections: - Keep shoulders slightly retracted, core engaged, hips neutral; avoid excessive leaning or twisting. - Short, quick steps with a steady, powerful hip drive to conserve energy.
- Companion testing: test distance and weight choices in practice to identify a cap you can reliably perform without form breaks.

Race Strategies:

Pace management and station flow: Adopt a steady, controlled pace in Running 1–4, then use a strategic ramp in Running 5–8. Your goal should be to keep the roxzone under ~7:45–8:10 across the race, optimizing transitions and minimizing energy spent in the roxzone by rehearsing the exact sequence of each station. Practice a consistent 3–4 seconds per station rhythm to avoid wasted movement.
Transition discipline: The roxzone is your most hackable portion. Train explicit transition drills: grab equipment, set, and move with a fixed time budget (e.g., 20–30 seconds per transition). Build a mental checklist (strap, grip, tool) to reduce decision-time in the middle of the race. A great cue: “Set, lock, move.”
Strength station efficiency: Given your sled pull/push and row performance, practice the “drive, catch, relax” principle. For sled work, set an exact start position, then drive with a powerful leg extension while maintaining a strong core. For rowers, keep a longer stroke with consistent power versus a short, choppy pull to maintain momentum between runs.
Breathing and endurance: Train nasal breathing up to moderate intensity for longer blocks to preserve oxygen delivery. In more intense segments, switch to controlled 2:2 breathing with forceful exhales during heavy lifts or transitions to reduce lactate build-up.
Equipment and layout optimization: if your gym allows, set up a personal station map and practice with the actual gear you’ll see on race day. Rehearse with the exact order of stations, including the same order you see in Phoenix: run, ski erg, run, sled push, run, sled pull, run, BBJ, run, row, run, farmers carry, run, wall balls, roxzone, and finish on the final run.

Conclusion:

Leanne, you’re not far from a top-tier Hyrox performance in your age group. Your strengths—steady running base, consistent early splits, and a resilient cardio engine—are all there. The path to faster overall times lies in shaving seconds off the roxzone, driving a more efficient transition between stations, and pushing your BBJ and farmers carry to new levels of efficiency. The improvement targets you’ve got are highly achievable with disciplined, targeted training blocks. Remember: “Discipline is the bridge between goals and accomplishment.” Stay hard, stay purposeful, and keep the focus on consistent, incremental gains. As a little Hyrox humor keeps it real: if your roxzone was a gym, it’d be the one with the best treadmill walking pace—but you’re not allowed to walk, you’ve got to move! 💪

To keep things practical, here are a few motivational anchors to carry into each training block: “Stay hard,” “Discipline equals freedom,” and “The only easy day was yesterday.” Your next races to lock in are Creapure HYROX Houston on 2026-03-26 and 2026-03-27, followed by HYROX Puebla on 2026-05-16. Use those events as a staggered test to measure progress, not just a single race metric. If you want this to feel easier, you’ve got to make it tougher in training—only then will it feel natural on race day. You’ve got this. The plan is in place; now it’s time to execute with relentless consistency.

Important note about data interpretation: You’re analyzing a single race with detailed splits. The roxzone, total running time, and specific segment performances reflect both conditioning and tactical decisions on race day. The Focus plan emphasizes Run Total, BBJ, and Farmers Carry as the three biggest leverage points to maximize time savings and energy management across the HYROX course. Use these insights to structure a 8–12 week plan aligned with Houston and Puebla races.

Next steps and cadence: - Week 1–4: Base running up to tempo, basic BBJ and farmers carry technique, roxzone practice in training sessions. - Week 5–8: Higher intensity running blocks, BBJ-specific endurance, heavier carries, and transition drills with fixed time budgets. - Week 9–12: Race-specific simulations, tapering, and mental rehearsal; ensure nutrition and sleep align with tougher sessions. - Regular re-testing: Run Total baseline, BBJ time, and Farmers Carry distance in a controlled session to quantify improvements every 4–6 weeks.

Remember this: every Hyrox race is a long conversation between your lungs, your heart, and your muscles. If you keep talking nicely to them, they’ll keep listening. If you push, they push back. The difference you’re chasing is consistency across all segments, with sharp, minute-level improvements in transitions and station technique. Stay hungry, stay disciplined, and the gains will come.

Signing off with some grit and a wink: “If Hyrox is a fight, you don’t win the round on the first punch—you win by landing clean, repeatable punches and never giving up.” Your plan is now set. Go execute. The Rox-Coach is with you. 💥🏆
