Yo Alexander, it’s The Rox-Coach here. You came to Glasgow, put in a solid performance, and showed you’re a strong hybrid: you’ve got running speed and you’ve got real strength-endurance in the tank. There’s a blueprint in your splits to push you into the top tier of your age group with the right tweaks. Time to unlock the next level and make the race feel like a controlled sprint, not an all-out brawl with the clock. Stay hard, stay patient, and let’s turn those insights into concrete gains. 💪

Overall Performance

Alexander Mezals, HYROX Men 40-44, Glasgow 2026 — finishing time 01:43:25, total running time 44:32 (faster than average by ~4:48) and an age-group placing of 351st (Top 82% of 423). You’re clearly a runner-with-strength who can ride the line between cardio and brute work — your Total Running Time being faster than average points to a runner-leaning profile who can push the pace on long runs and short repeats. Your best running lap sits at 04:45, which demonstrates a genuine capability for sub-5 pace during a single segment. On the other hand, you had standout performance in high-output, machine-like stations (Ski Erg, Sled Push, Rowing, Farmers Carry), indicating you’re not just a grinder; you can piece together power-packed segments and maintain grip under fatigue.

What stands out:

Strengths: Top-tier Ski Erg (05:17, +32s vs average but 96th percentile), Sled Push (04:34, +60s vs average but 94th percentile), Rowing (05:46, +32s vs average but 95th percentile), Farmers Carry (03:16, +41s vs average but 94th percentile). You’re comfortable with high-output, multi-ditch tasks that demand both strength and lung endurance. Wall balls and burpees are a different demand, but your performance in the heavier carries and rower work shows you can grind through the mid-to-late stations with a solid power-to-weight ratio.
Areas where transitions shine or lag: Your Roxzone (the transitions between stations) sits at 08:04, which is slower than average in your data set (you’re 63rd percentile here). That implies you rested more or spent more time during transitions than your peers with the same finish time. That’s a levers point: shaving even 20-60 seconds off the roxzone can drop your overall time meaningfully without extra fatigue. The first impression is that running is your strength, but your transitions show a real opportunity to trim downtime.”
Running profile: With a total running time of 44:32, you’re effectively a runner who uses strength work to back it up. Your early runs are competitive (Run 1: 04:36, 51st percentile), but you’ve got a notable split late in the course (Running 8: 07:16, still respectable but pulling you off a potential faster finish). This pattern suggests you can sustain a strong pace but could benefit from a more efficient late-race pacing and fuel/transition management to maintain form in the back half.

Bottom line: you’re a strong hybrid with a high ceiling in the running segments and the heavier, grip-heavy machines. Your Achilles heel appears to be the Wall Balls, Sandbag Lunges, and the roxzone bottlenecks. With targeted work, you can squeeze 2-3 minutes off a typical HYROX race by combining transition discipline with targeted spacer work in the most time-costly stations. As the great Goggins would say: “Stay hard.” Let’s get you even harder in the right places.

Segments & Race Analysis

General analysis of the race and how segments compare to the average for your finish time and division:

: You’re solid; your Run 1 (04:36) is slightly faster than average and shows your opening pace wasn’t reckless. Run 2 (04:45) is a strong second lap, and you maintain a consistent tempo through Running 3 (05:22) and Running 4 (05:36). The later runs (Running 5-7) show you can push again, but Running 8 stands out at 7:16 — a sign that the final push cost you last-lap energy or form. Your total running time being under the average indicates you have a runner’s profile, meaning your conditioning supports sustained efforts, not just quick bursts. The key is to convert consistency into a controlled negative split and minimize slow-downs in the final laps, especially in the last two stations where fatigue compounds the transition and movement inefficiencies.
:
- Ski Erg: 05:17 (+32s vs average) but 96th percentile — you’re one of the faster Ski Erg athletes in this field. This is a real strength. Consider maintaining this with targeted technique refinements to push upward even more without fatiguing the shoulders.
- Sled Push: 04:34 (+60s vs average) 94th percentile — excellent power and drive; focus on maintaining braced core and hip extension to prevent wasted forward movement and reduce energy leakage across the push
- Rowing: 05:46 (+32s) 95th percentile — top-tier rowing efficiency. Keep stroke economy clean; small tweaks to stroke rate and sequencing can shave precious seconds.
- Farmers Carry: 03:16 (+41s) 94th percentile — great carry endurance. Work on grip and shoulder endurance to prevent early fatigue in longer carries or lunge-heavy stations.
- Wall Balls: 10:57 (+02:05 vs average) 91st percentile — this is a station that shows your sternest bottleneck. It’s high output but form and breathing efficiency can lag under fatigue; this is an area with the highest potential for time savings with technique and rhythm optimization.
- Sandbag Lunges: 07:53 (+01:19) 92nd percentile — similar to wall balls, this requires robust hip engagement, core bracing, and scapular control to keep the torso upright and stable while legs burn.
- Burpees Broad Jump: 07:16 (+00:15) 82nd percentile — decent, but this is an area where a smoother transition and better jump execution can save energy for the run and walls.
- Roxzone: 08:04 (-01:22 vs average) 63rd percentile — as discussed, the transitions are where you’re leaking time. This is where technique, pre-setup, and mental cues will pay off massively.

Bottom line: you carried a strong running base into the race, and you posted excellent numbers in the Ski Erg, Sled Push, Rowing, and Farmers Carry. The biggest gains exist in Wall Balls and Sandbag Lunges, with a close second in reducing roxzone time and improving late-race running reserves. Your current profile is a runner with robust strength capabilities; the improvements will focus on efficiency and technique in the challenging, high-rep stations and transitions, not simply grinding more reps.

Segments to Improve

Below is a targeted improvement plan for the worst-performing segments, including the potential improvement, focus percentage for training, drills, and technique cues. The plan aligns with your race data and uses the previous race splits to tailor specifics.

Wall Balls — Potential Improvement: 02:25, (From 10:57 to 08:32), Focus during training: 33%
- Why it matters: Wall Balls contribute a large chunk of time late in the race and are heavily technique- and rhythm-dependent. Reducing Time Here yields direct ROI on overall pace.
- Training focus (33%): 4-6 weeks with progressive loading and technique emphasis.
- Drills & techniques:
  - Shoot to target rhythm drills: 2x20 wall ball sets at consistent tempo with a metronome; focus on breathing cadence (inhale on eccentric, exhale on explosive concentric).
  - Hip hinge + knee alignment: 5x8x45° hip hinge into wall ball catch to maximize hip extension and minimize knee collapse; emphasize core bracing.
  - Ball handling and rebound control: 6x10 reps of ball passing between hands overhead during the wall ball motion to build shoulder endurance and avoid fatigue-induced form breakdown.
  - Breath-work and rate control: 2x5 minute blocks of wall ball with 15-count breathing rhythm, to ensure you never “gas” between throws.
  - Technique corrections: ensure you stay low and stable through the shot, avoid over-rotation of the torso, and keep the chest up to drive the hips forward rather than shoulder fatigue pulling you down.
- Compensation drills (post-wall-ball): 3x400m easy jog + 15 wall ball reps to mimic roxzone rhythm while maintaining technique to build resilience under fatigue.
Sandbag Lunges — Potential Improvement: 01:33, (From 07:53 to 06:20), Focus during training: 21%
- Why it matters: Sandbag Lunges are a mechanical bottleneck on energy absorption and core stability; improvements here directly support running economy and late-race consistency.
- Training focus (21%): 4-6 weeks with unilateral stability work and loaded stepping patterns.
- Drills & techniques:
  - Unilateral lunge pattern with sandbag: 4 sets of 12-16 reps per leg, slow eccentric to target control; progress to walking lunges while maintaining hip symmetry and upright torso.
  - Step-up to squat combo: 3x12 step-ups with sandbag racked, then 6 reps sandbag lunges, focusing on knee alignment and ankle stability.
  - Hip hinge with loaded carry: 3x12 Romanian deadlift with light sandbag, followed by 2x20m farmer carry to build anti-rotation energy cost and grip endurance.
  - Core bracing and anti-rotation: Pallof press variations (high and low) 3x15 each side; train the obliques to stabilize the torso during lunge movement.
- Technique cues: keep the chest tall, drive through the heel to minimize knee travel and maximize posterior chain engagement; avoid twisting the torso mid-lunge, which saps energy and disrupts rhythm.
Sled Push — Potential Improvement: 01:02, (From 04:34 to 03:32), Focus during training: 14%
- Why it matters: Sled push is a power move where your trunk and hips should drive the push, not your arms or a collapsed back. Improving efficiency here reduces fatigue that leaks into the later runs.
- Training focus (14%): 3-4 weeks of progressive overload with speed and technique.
- Drills & techniques:
  - Heavy push practice: 6x20m with a heavier sled; focus on braced core, neutral spine, and explosive hip extension from knee to toe-off.
  - Push + reset: 4x15m push with micro-pauses at 5m and 10m, ensuring you reset your torso and breath between segments.
  - Unilateral stability: 3x20m push with a small offset carry (light) in one hand to train trunk anti-rotation and transfer of force to the opposite leg.
- Technique cues: avoid flaring ribs, stay tall through the chest, press with the hips, and keep the shoulders in line with the hips for a more efficient transfer of power.
Farmers Carry — Potential Improvement: 00:42, (From 03:16 to 02:34), Focus during training: 9%
- Why it matters: Carrys are a pure measure of grip, core, and shoulder endurance. A small improvement here pays big dividends in the plan of a HYROX race where carry time is a constant bottleneck.
- Training focus (9%): 2-4 weeks of grip-forward sessions and weighted carries.
- Drills & techniques:
  - Progressive farmer carries: 4x40m with increasing load, focusing on maintaining scapular retraction and a stable torso.
  - Waiter’s carries for anti-rotation: 3x20m with weight in one hand; alternate sides to train trunk stability.
  - Grip endurance: 3x60s hangs from a bar and 3x30s farmer carry holds with moderate weight to build grip endurance without adding excessive loading to forearms.
- Technique cues: keep the torso tall, shoulders retracted, and the breath steady; avoid letting the hips sag or the ribcage flare as fatigue increases.
Rowing — Potential Improvement: 00:35, (From 05:46 to 05:11), Focus during training: 8%
- Why it matters: Rowing is a high power-endurance station that compounds fatigue if technique slips. A small gain here makes a meaningful difference in the middle of the race and helps your roxzone stay balanced.
- Training focus (8%): 2-3 weeks of interval rows and technique drills.
- Drills & techniques:
  - Rowing intervals: 6x250m at race pace with 60–90s rest; focus on stroke rate smoothing and punchy drive from legs, not just arms.
  - Rate control: 2x5 minutes at target pace with sensor cues to maintain consistent splits; emphasize leg drive early in the stroke.
  - Technique checks: video-review cycles with emphasis on sit-to-stand sequence and ¾ catch timing to maximize efficiency.
- Technique cues: keep the core tight, shoulders relaxed, and drive from the legs since fatigue tends to pull the torso forward late in the piece.
Ski Erg — Potential Improvement: 00:31, (From 05:17 to 04:46), Focus during training: 7%
- Why it matters: You’ve got a top-time capability here. Fine-tuning your technique can shave additional seconds and help you sprint through the middle of the course with less upper-body fatigue.
- Training focus (7%): 1-2 weeks of catch and pull efficiency drills and short intervals.
- Drills & techniques:
  - Double-pull focus: 4x200m intervals emphasizing synchronized hip hinge and arms in a smooth pull.
  - Technique consistency: 6x150m with controlled pace; concentrate on maintaining an even power output per stroke, with a deliberate catch and strong finish.
- Technique cues: avoid late-forearm collapse; keep elbows close to the body to maximize torque, and maintain a compact breathing rhythm to reduce fatigue in the shoulders.
Burpees Broad Jump (BBJ) — Potential Improvement: 00:27, (From 07:16 to 06:49), Focus during training: 6%
- Why it matters: BBJ is a nasty energy sink; improvements in rotation, jump, and transition speed directly cut running time and roxzone time later in the race.
- Training focus (6%): 2-3 weeks of transition drills and plyometric-acceleration practice.
- Drills & techniques:
  - Burpee-to-flat-tap: 3x15 with minimal ground contact to increase transition speed and reduce wasted energy on the jump phase.
  - Broad jump ramp: 4x6 reps of burpee + broad jump with a short rest; focus on the exact touchdown and hip extension without overextension at landing.
- Technique cues: keep the hips low, jump with intent, and minimize wasted time on the ground by practicing a more explosive but controlled transition.

Race Strategies

To unlock faster finishes in HYROX, you want a plan that leverages your running strength while keeping the most strenuous stations from becoming energy sinks. Here’s a practical strategy you can implement in Cardiff and Rotterdam:

Pace management and negative splits: Start at a controlled pace on Run 1 (target roughly 4:40–4:50 per kilometer equivalent depending on course and energy). Use the first wall as a calming test—don’t let the adrenaline push you into a race-pace chimpanzee sprint. You want to glide into a sustainable rhythm, not outrun your lungs in the first mile.
Roxzone optimization: Pre-plan transitions with a checklist and tempo cues.] - Before each station, take a quick breath, check your strap/tloor, and visualize the next segment. Practice “set, lock, roll” cues: set the bar, lock your core, roll into the station. The goal is to save 15–30 seconds per roxzone across multiple transitions, which compounds into significant overall gains.
Station-specific pacing: - Wall Balls & Sandbag Lunges: intersperse short breathing and rhythm resets between reps to avoid gas exchange collapse; maintain hip drive and upright posture through fatigue. - Sled Push, Farmers Carry, and Rowing: plan micro-intervals to keep power consistent; avoid big decelerations that force you to reset and re-clamp core mid-stroke.
Running strategy near the end: As fatigue sets in, drop from sprint to sustainable tempo, and rely on your running base to hold a steady pace rather than forcing high intensity into a wall of fatigue. Your Run 8 shows that you can push a strong finish. Use a controlled late push with a 20–30 second surge, not a full-blown sprint that risks form and energy consumption.
Nutrition & hydration cues: For long HYROX events, a small pre-event carbohydrate top-off (event breakfast or pre-race fuel) mixed with hydration strategy helps maintain energy in late stations, especially around transitions and wall balls. Keep a consistent sipping pattern every 10–15 minutes during longer sessions (as dictated by your personal tolerances).

Conclusion

Alexander, you’ve got a strong running base and an elite-level threshold for power work in HYROX. Your best stations show you can compete with the top tier for long segments; your roxzone indicates you’ve got the mental and physical capacity to push harder in the transition. By tightening Wall Balls and Sandbag Lunges, shaving a minute or two from roxzone, and dialing in late-race pacing, you can punch into the upper half of your age group and set up a fast, consistent performance across courses like Cardiff and Rotterdam.

Next races to plan for and how to approach them:

HYROX Cardiff — 2026-04-29, Cardiff, United Kingdom. Your race environment will be similar to Glasgow with potentially different elevation and gym layouts. Use your UK-based training blocks to emphasize roxzone efficiency in a familiar climate. Your running profile will be a weapon here, so preserve your energy in the middle sectors and convert your roxzone improvements into meaningful time savings.
HYROX Rotterdam — 2026-04-15, Rotterdam, Netherlands. The Dutch course may feature different surface grip and transitions; plan a precise roxzone rehearsal and a short tempo block to guard against late-race fatigue.
HYROX YOUNGSTARS London — 2026-03-28, Greater London, United Kingdom. If you’re peaking here, focus on technique and pace control across short intervals to handle tighter schedules and travel fatigue.

Quotes to keep you motivated on the journey: "Discipline equals freedom." — Jocko Willink. "The difference between who you are and who you want to be is what you do." — David Goggins. And a little Hyrox humor: “If Wall Balls really were easy, they’d be called ‘There’s a ball, and you’re awesome’.” Keep grinding and stay focused on what you control—through repetition, you’ll compound your gains until they become your default standard. Stay hard, stay humble, and keep the pace honest. 💥

To summarize, your strengths place you well for a top-tier finish if you tighten the weak sectors and optimize transitions. The plan is simple and clear: - Target Wall Balls and Sandbag Lunges with a dedicated 4–6 week block of technique and strength endurance. - Introduce a roxzone-focused transfer and rhythm schedule to cut 1–2 minutes off transitions. - Keep leveraging your running base by maintaining pace consistency in the middle segments and culminating with a controlled finish in Running 7–8 to close out strong.

The Rox-Coach signs off: you’ve got the engine; now tune the gears. You’ll see the results when the clock ticks in Cardiff and beyond.
