Overall Performance:

Aimee, your performance at the 2025 HYROX in Vancouver showed resilience and determination, placing you in the top 44% overall and the top 39% in your age group. With a finishing time of 01:34:17, you demonstrated solid running capabilities, but there are areas where you can really sharpen your edge. Your total running time of 48:51 is a solid benchmark, indicating that you're more of a runner than a strength athlete, but there’s room for improvement in your endurance and strength training.

One key takeaway from this race is your pacing. Your start was explosive, with the first run at 03:17, which was a whopping 01:56 faster than average. While that speed is impressive, it likely cost you in later segments, especially in the latter parts of the race. Remember, “It’s not about how fast you can go at the start; it’s about how fast you can finish.” The first lap is like the first pancake—it might be a bit lopsided, but the rest can turn out beautifully if you play it right! 🥞

Segments & Race Analysis:

Your segments show a mixed bag of performance. The running segments were relatively strong, especially the first segment, but they took a toll on your endurance in the latter part of the race. The sled pull and running 4 were particularly challenging, with the sled pull taking a significant hit in time compared to the average. In fact, you lost a lot of time during the sled pull, clocking in at 06:46, which was 49 seconds slower than average. This segment alone could use focused attention in your training.

In terms of the roxzone, your time of 07:58 was just slightly above average, suggesting that your transitions could be streamlined. You need to be like a ninja between those segments—quick and efficient! 💥

Segments to Improve:

To elevate your performance, we’re honing in on two key areas: overall running and the sled pull.

Total Running Time: Potential Improvement: 02:59 (From 48:51 to 45:52), Focus during training: 71%
Sled Pull: Potential Improvement: 01:08 (From 06:46 to 05:38), Focus during training: 26%

1. Total Running Time

Your running segments need consistent work. To shave off nearly three minutes, we’ll focus on building your overall aerobic capacity and speed endurance. Here’s the game plan:

Interval Training: Incorporate speed intervals into your weekly runs. For example, run 5 x 800m at a pace that’s 10-15 seconds faster than your target race pace, with a 2-3 minute rest in between. This will help you develop the speed you need to maintain a faster pace throughout the race.
Long Runs: Include one longer run each week, gradually increasing your distance to improve your overall endurance. Aim for a pace that’s 60-90 seconds slower than race pace; this will prepare your body for the demands of racing without overexerting yourself.
Tempo Runs: Add tempo runs to your routine. These should be sustained efforts at a challenging but manageable pace, ideally around your 10K race pace. Try 20-30 minutes at this pace once a week.
Strength Training: Since you're more of a runner, we need to bolster your strength. Include exercises like squats, lunges, and core work specifically targeting your running muscles. You want to be strong enough to power through the last miles without breaking down.

2. Sled Pull

The sled pull is a tough one, and it showed in your results. To cut down on that time, here’s how to tackle it:

Weighted Drags: Practice sled drags with varying weights. Start lighter to focus on form, then gradually add weight. Aim for 4-6 sets of 20-30 meters, resting as needed to maintain good form.
Strength Training: Include deadlifts and pull-ups in your strength routine to develop the posterior chain and upper body strength, both crucial for the sled pull. Aim for 3 sets of 6-8 reps for deadlifts and 3 sets to failure for pull-ups.
Specific Sled Pull Drills: Do sled pull drills under race-like conditions. Incorporate them into your training sessions to simulate fatigue. Practice transitions from running to sled pulling to mimic race conditions.

Overall, we’re looking at a 71% focus on improving your running and a 26% focus on the sled pull. Let’s get to work! Remember, “The only easy day was yesterday.”

Race Strategies:

Now that you know where to focus, let’s talk about some actionable race strategies:

Pacing Strategy: Start with a controlled pace on your first run. Aim for a time that’s closer to 05:00. This will help preserve your energy for the latter half of the race.
Practice Transitions: In your training, simulate your transitions between exercises. Set a timer and practice moving from one exercise to the next quickly, as this will help improve your roxzone time.
Hydration and Nutrition: Make sure to stay hydrated and fuel properly before and during the race. Practice your nutrition strategy in training to see what works best for you.

Conclusion:

Aimee, you have an incredible foundation to build upon. Your performance in Vancouver shows that you're on the right path, but with focused training on your running and sled pull, you’re going to crush your next races. With events like The Feed HYROX in Las Vegas and the CENTR HYROX in Phoenix coming up, you have the perfect opportunities to apply these strategies and see your progress pay off.
