Overall Performance:

Johan, first off, let’s give a big shoutout to your performance at the 2025 Oslo Hyrox competition! Finishing in the top 6% overall and the top 4% in your age group is no small feat! You crossed the finish line with a time of 01:07:05, demonstrating resilience and determination. Your total running time of 34:05 was just 25 seconds slower than the average, indicating that you have some solid running chops. However, your performance reveals a few important insights about your pacing and your athlete profile.

Based on your times, it seems you have a hybrid profile, well-suited for both running and strength. But let’s be real—you’re a bit of a runner, and that’s not a bad thing! Your best lap time of 03:55 shows you can definitely turn on the jets when needed. Just remember, every runner has a strength and weakness; yours just needs some fine-tuning. So, let’s break down those segments and see where we can shave off some time!

Segments & Race Analysis:

Your race saw some interesting pacing choices. Starting off with a strong Running 1 lap at 03:36 certainly set a solid tone, but you then slowed down a little in the following running segments. This indicates that while you have the speed to start strong, you may have pushed a bit too hard at the beginning, leading to a slightly slower pace in the later segments. It’s essential to find that sweet spot where you can maintain your pace without burning out. The transition times, or Roxzone, also suggest that you spent a little too long between segments, which can eat up precious seconds. Remember, time spent resting is time lost in Hyrox. 💪

Looking at segment performance relative to average times, it's clear that your strength segments need some attention. Sled Push and Sled Pull, for example, both ranked in the bottom 20%, which is quite a contrast to your running performance. This highlights a crucial area for improvement. You’ve got the speed; now let’s work on that strength! 💥

Segments to Improve:

Here are the segments where you have the most potential for improvement:

Wall Balls: Your time of 05:11 is a bit behind the average. With a potential improvement of 49 seconds (aiming for 04:22), this should be a major focus—35% of your training should center around these. Form is key here; ensure you’re using your legs to drive the ball up rather than just your arms.
Total Running: At 34:05, you can knock off 45 seconds, aiming for a total of 33:20. This should take up 32% of your focus. Work on pacing in your long runs; practice starting at a sustainable pace and gradually increasing your speed as the run progresses.
Burpees Broad Jump: You finished this segment in 03:43, with a potential improvement of 16 seconds (targeting 03:27). This should be an 11% focus during training. Emphasize explosive power and transition speed—try incorporating more plyometric drills into your routine.

In terms of drills to enhance these segments:

Wall Balls: Incorporate high-rep wall ball workouts into your routine, focusing on keeping your core tight and getting low on squats. Consider doing them in intervals to simulate race conditions.
Running: Work on your pacing by incorporating tempo runs into your weekly training. Start with a 10-minute warm-up, run for 20 minutes at a challenging but sustainable pace, then cool down for 10 minutes.
Burpees Broad Jump: Practice burpees with an emphasis on speed and explosiveness. Try pairing them with box jumps to improve your power output and transition speed.

Form corrections are crucial. For your wall balls, ensure you're squatting deep enough to engage your legs and using your hips to propel the ball, not just your arms. When doing burpees, keep your core engaged to maintain stability and speed through the movement.

Race Strategies:

Now, let’s talk strategy. During the race, focus on maintaining a controlled pace during your runs. Don’t let the adrenaline push you into an unsustainable speed early on. Consider using a pacing strategy where you start at about 85% effort for the first two runs, then gauge how you feel for the next two. You know your body best; listen to it!

For transitions, practice moving quickly between exercises. You can simulate race day by timing your transitions during training. You’ll want those Roxzone times to be leaner than your favorite protein shake! 💪

Conclusion:

Johan, your performance at the 2025 Oslo Hyrox event is commendable. You've shown you can hang with the best, but now it’s about refining your strengths and addressing those weak spots. The upcoming races—PUMA HYROX World Championships in June and Intersport HYROX in December—are perfect opportunities to apply what you’ve learned. Focus on integrating these training strategies into your routine, and you’ll be ready to crush those events! Remember, as David Goggins says, “You are never done. You are always in the middle of your story.” Keep pushing, keep training, and let’s make that next race even better!

And remember, if someone tells you “you can’t,” just smile and say, “I’ll show you how you can!” Keep grinding, Johan. The Rox-Coach believes in you! 🏆
