Overall Performance:

Jade, you absolutely crushed it at the 2025 Glasgow Hyrox event! Finishing with an overall time of 01:14:04 puts you in the top 14% of 240 athletes and 6th place in your age group—talk about a stellar performance! 🌟 What stands out most is your ability to maintain a competitive pace across the board, showcasing that hybrid strength and speed profile. Your overall running time of 37:46 is only 1:33 slower than the average for your finishing time, and it suggests you’ve got some solid running chops, even if we can polish a bit more for future races.

Looking back at your previous races, it’s clear that you’ve made significant strides. You improved by 4:09 from the Dublin race and 2:26 from the Manchester race. Not too shabby! The progress you’ve made is a testament to your commitment and hard work. Keep that momentum rolling!

Segments & Race Analysis:

Let’s dive into the nitty-gritty of each segment. Your pacing strategy was a mixed bag; while you kicked things off strong in Running 1 with a lightning-fast 03:28 (31 seconds faster than average), it seems you may have come out of the gates a little too hot, as your subsequent running segments showed a gradual slowdown. This is a classic case of “I can run faster than I can think.” Just remember, it’s not a sprint; it’s a marathon… or in this case, a hybrid competition!

Overall, segments like the Ski Erg and Rowing performed near average, while the Sled Push and Sled Pull could use some fine-tuning. You know what they say, “If it doesn’t challenge you, it doesn’t change you.” And we’ve got some challenges to tackle!

Segments to Improve:

Now, let’s focus on those segments that could use a little love. Here are your weakest links and how we can turn them into strengths:

Total Running: Potential Improvement: 02:41 (from 37:46 to 35:05) – Focus during training: 54%
Rowing: Potential Improvement: 00:33 (from 05:11 to 04:38) – Focus during training: 11%
Ski Erg: Potential Improvement: 00:23 (from 04:49 to 04:26) – Focus during training: 7%
Burpees Broad Jump: Potential Improvement: 00:20 (from 03:59 to 03:39) – Focus during training: 6%
Sandbag Lunges: Potential Improvement: 00:18 (from 04:09 to 03:51) – Focus during training: 6%
Sled Pull: Potential Improvement: 00:16 (from 04:49 to 04:33) – Focus during training: 5%

Let’s break these down:

Total Running: You need to work on pacing and stamina over the course of the race. Try incorporating longer runs at a steady pace and interval training to improve your speed. Hill sprints will be your best friend for building strength and endurance. A weekly long run at a conversational pace, complemented by tempo runs and speed work, can help you shave off those valuable seconds. Aim for a mix of 70% steady-state runs and 30% high-intensity intervals. Remember, “The more you sweat in training, the less you bleed in battle.”
Rowing: Increase your power output and efficiency. Focus on the drive phase—push hard with your legs and engage your core. Incorporate pyramid intervals on the rower, alternating between 1-minute hard efforts and 1-minute easy rows. This will help you build endurance while keeping your technique sharp. Aiming for 3 sessions a week on the rower should do the trick.
Ski Erg: This is all about technique and power. Ensure you’re using your legs effectively to drive the movement. Work on explosive power with shorter intervals, focusing on form. Consider incorporating strength training for the posterior chain (deadlifts, kettlebell swings, and back extensions) to enhance your performance on the Ski Erg.
Burpees Broad Jump: This is a great combo of strength and explosiveness. Work on your burpee efficiency—practicing the rhythm will help reduce time. Incorporate box jumps and explosive plyometrics into your routine to build that jump power. You can also use the "Tabata" method for high-intensity burpee workouts. “Do something today that your future self will thank you for.”
Sandbag Lunges: Improve your core stability and leg strength. Focus on form—keep your chest up and engage your core throughout the movement. Incorporate weighted lunges and split squats into your routine to build strength. Also, practice transitioning quickly between exercises to improve your efficiency.
Sled Pull: This segment is all about grip strength and leg power. Incorporate sled pulls into your training routine, focusing on maintaining a steady pace. Try to pull heavier weights for shorter distances to build strength, and then work on longer distances at a lighter weight to build endurance.

Race Strategies:

Now that we have identified areas to improve, let’s talk strategy! Here’s how you can optimize your race performance:

Pacing: Start strong, but don’t go all out in the first run. Aim for a negative split approach—meaning the second half of the race should be faster than the first. This will help you maintain energy throughout.
Transitions: Work on your transitions between segments. Practice quickly switching from one exercise to another during training to minimize your roxzone time. Time is wasted in the transitions, so make them count! Remember, “Time is money, but in Hyrox, time is everything!”
Mindset: Stay mentally tough. Visualize your race strategy and focus on the process rather than the outcome. If you hit a wall during a segment, remind yourself why you started. Keep repeating your mantra or motivational quote if you must! “I am hard to kill!”
Hydration & Nutrition: Don’t forget the basics! Maintain proper hydration during the event. Consider a nutrition strategy that includes energy gels or electrolyte drinks to keep your energy levels up.
Recovery: Post-race recovery is just as crucial. Make sure to have a cool-down strategy, including stretching and foam rolling, to aid your recovery.
