Overall Performance:

Sam, you crushed it out there in Johannesburg! Finishing 9th overall in the HYROX PRO Women’s category and taking 1st in your age group is no small feat. You’re not just participating; you’re competing, and that’s what it’s all about! Your total time of 01:29:55 put you in the top 28% of participants, which is impressive. You clearly have a strong running profile, with a total running time of 00:42:36, which is a solid 00:44 faster than the average. This indicates that you have a good engine, but we need to work on making sure your strength exercises match your running prowess. Your pacing strategy was a bit of a rollercoaster ride. You started off strong with the first running segment, clocking in at 00:03:18, which is a whopping 01:21 faster than average! That’s like a cheetah on espresso, but it might have cost you some energy later in the race. Balancing that initial burst with sustainable speed throughout the race is key. Let’s harness that speed and refine your approach for even better results next time.

Segments to Improve:

Let’s take a deep dive into the segments that need some TLC. You have some areas where we can turn weaknesses into strengths, and I’m here to guide you through it!

Sandbag Lunges (00:05:57): This was your slowest segment, coming in 00:39 slower than average. Focus on building leg strength and stability.
- Drills: Incorporate Bulgarian split squats and weighted lunges into your routine. Aim for 3 sets of 8-10 reps on each leg, focusing on maintaining a strong core and proper form.
- Technique Tip: Keep the weight close to your body and maintain a straight back. It’s not a sandbag toss competition; it’s about control!
Wall Balls (00:06:48): You were 00:19 slower here. To improve this, we need to work on your explosive power and endurance.
- Drills: Try incorporating squat jumps and medicine ball slams into your regimen. 3 sets of 10-15 reps will help you build the necessary explosiveness.
- Technique Tip: Make sure to catch the ball at a full squat position to maximize the power generated for the next throw!
Farmers Carry (00:03:08): You were 00:23 slower than average here.
- Drills: Practice carrying heavy weights over short distances. Aim for 4 sets of 30-50 meters with a challenging weight.
- Technique Tip: Keep your shoulders back and core tight. Pretend you’re holding onto a stack of cash—you wouldn’t want to drop that!
Sled Pull (00:06:48): This was 00:10 slower than average.
- Drills: Incorporate resistance bands and sled work into your routine. 4 sets of 20-30 meters will help build your strength and endurance.
- Technique Tip: Use a low, powerful stance to engage your entire body. Remember, you want to be the sled’s worst nightmare!
Sled Push (00:04:18): This segment was 00:20 slower than average.
- Drills: Include pushing exercises with varying weights. 3 sets of 20-30 meters will be beneficial.
- Technique Tip: Lean into the push and utilize your legs, not just your arms. Push like you’re trying to move a mountain!

Race Strategies:

Now that we’ve identified the areas to improve, let’s strategize for race day! Here are some tips to keep in mind:

Sustainable Pacing: Start with a pace that feels comfortable and gradually build up. Remember, it’s a marathon, not a sprint—unless you’re being chased by a bear!
Efficient Transitions: Your Roxzone time of 00:05:27 is faster than average, but there’s always room for improvement. Practice transitioning between exercises more fluidly. You want to feel like a well-oiled machine, not a rusty old bike!
Mindset: Visualize each segment before the race. Picture yourself dominating those lunges and wall balls. As David Goggins puts it, “You are your own hero.” Embrace that mindset!

Conclusion:

Sam, you’ve got the heart of a lion and the determination to match! Your performance in Johannesburg shows that you’re capable of greatness. Focus on the areas we discussed, and don’t shy away from challenging yourself. Remember, discomfort is the price of admission for a better you! “The only way to achieve the impossible is to believe it is possible.” Keep pushing your limits, and let’s aim for that podium next time! 💪💥
